ADHD task breakdown: how to turn a wall into stairs

“Clean the garage” is a wall. “Put the three boxes by the door into the car” is a stair. The whole skill of task breakdown is knowing where to cut — small enough that working memory holds the next step, and sequential enough that each step is its own finished moment.

Why the wall exists

A task is too big when its first step is not obvious and its endpoint is far. For an ADHD brain the wall gets its size from working memory: the plan for “the garage” is a list of unsequenced sub-tasks, none of which can be held while doing the others, and the whole thing registers as one impossible blob. Breakdown converts blob → sequence → a first motion small enough to start (executive dysfunction guide has the mechanism).

The tell

You say “I need to do X” and feel the familiar three-tonne weight. Every attempt to “just start the garage” fails because “start the garage” was never a physical action — it was a whole project with no entry point. The difference between a task you avoid and a task you do is rarely importance; it is whether the first step is physical and obvious.

The breakdown method

1. Name the outcome, then the first physical action

“Garage cleared” → “take the three boxes by the door to the car”. The first action is a verb + a visible object + a location, with zero open questions.

2. Cut until resistance is zero

If “take the boxes” still feels heavy, cut again: “carry one box to the car”. The unit that works is the one that does not trigger avoidance — often smaller than feels sensible.

3. Write only the next step

Do not write the full plan and lose the list; write the single next step and put it where you will see it. The brain only needs to hold one stair at a time. The daily planner layer lives on this: a plan that shows only today’s stair.

4. Sequence by dependency, not priority

Order the steps by what unblocks what (“car boxes out first, then shelving”), not by importance ranking — dependency ordering is mechanical and does not need executive judgement.

5. Close each stair

Each step ends with a finished state (boxes in the car, tray in the bin) — a closed micro-loop. Completed steps generate the Zeigarnik relief that keeps the chain going (open loops explain the mechanics).

FAQ

How small is too small?

There is no too small. The correct size is the step that starts without resistance. Starting a tiny step builds momentum; starting a medium step may not.

Doesn’t breaking tasks down add overhead?

For a neurotypical brain, maybe. For ADHD, the overhead of one wall is paralysis — the breakdown is cheaper than the alternatives (check the paralysis economics).

What if I break it down and still don’t start?

Then the step was still too big, or the freeze is emotional — presence or a body double bypasses both layers (body doubling).
